Plyometrics: A Cyclist’s Path to Enhanced Speed, Strength, and Bone Health

We know from experience that cycling rewards endurance, cardiovascular fitness, and mental toughness. But while it does build incredible aerobic capacity, it has its limitations when it comes to explosive power, overall strength, and bone health. Riders who rely solely on time in the saddle may find less effective at sprinting, lacking the “snap” to accelerate quickly, or unknowingly increasing their risk of low bone density. This is where plyometrics—a dynamic and often overlooked training method—comes into play. By adding plyometrics to your overall training routine, you can target these gaps, improving your speed, strength, and bone health in ways that cycling alone cannot achieve.

If you’ve never heard of the term plyometrics, it’s also often referred to as “jump training.” These exercises involve rapid, explosive movements designed to build power. At their core, plyometric exercises use the body’s natural stretch reflex. When a muscle is quickly lengthened—such as landing from a jump—it stores elastic energy, which can then be used to produce a stronger, more powerful contraction. Imagine it like a spring being compressed and then released.

This sequence of muscle contractions includes three phases: an eccentric phase, where the muscle lengthens under tension, an isometric phase where the tension stabilizes momentarily, and a concentric phase where the muscle contracts explosively. These movements typically involve body weight only, focusing on exercises like jumping, bounding, and hopping that don’t require machines or weights.

For cyclists, plyometrics can improve both speed and explosiveness. Cycling movements are often linear and repetitive, especially on flat terrain, but bursts of explosive power—whether for sprinting, attacking a climb, or accelerating out of a corner—are critical. Plyometric training develops the fast-twitch muscle fibers responsible for quick bursts of power. Exercises like box jumps and squat jumps simulate the kind of power transfer you need to snap into motion on the bike. The ability to go from cruising to sprinting with confidence gives riders an edge, especially in racing scenarios or group rides where quick accelerations are part of the game.

Strength is another area where plyometrics can elevate a cyclist’s performance. While cycling builds endurance strength, it doesn’t always develop the maximal or explosive strength needed for powerful pedal strokes. Plyometric exercises help bridge that gap by strengthening the quads, glutes, and hamstrings—key muscle groups in the pedal stroke. This translates directly to better climbing, faster time trials, and a more efficient transfer of power to the pedals. For example, incorporating single-leg hops or lunge jumps builds unilateral leg strength, mimicking the alternating nature of cycling while adding resistance in the form of gravity. The result is more force with each stroke, which makes tackling steep climbs and high gears feel easier.

Beyond performance gains, plyometrics offer a critical benefit for cyclists that’s often overlooked: improved bone health. Cycling is a low-impact sport, which is great for avoiding joint strain but problematic for bone density. Without regular mechanical loading—forces that stimulate bone growth—cyclists are at risk of developing low bone mineral density, especially as we age.

Research has shown that many long-term cyclists, despite being aerobically fit, can have lower bone density than even non-athletes. Plyometric exercises provide the necessary impact and loading to stimulate osteoblastic activity, the process that strengthens bones. Activities like hopping, bounding, and jumping generate forces that promote bone growth and reduce the risk of osteoporosis or osteopenia. Adding even a small dose of plyometric work can go a long way toward protecting your skeletal health for years to come.

In addition to speed, strength, and bone density, plyometrics deliver other benefits that can improve overall cycling performance. These include better balance, coordination, and proprioception—the body’s awareness of movement and position. By requiring you to land and stabilize quickly, plyometric exercises train the neuromuscular system to respond more effectively, which translates to better bike handling and stability, particularly on technical terrain or in unpredictable conditions.

So how do you get started with plyometrics? For cyclists, the focus should be on exercises that emphasize linear, lower-body power—the movements that most closely align with the mechanics of cycling. Start with basic, low-impact plyometric movements to build a foundation of strength, coordination, and explosiveness.

A simple place to begin is with jump rope. While it might seem too basic, jumping rope is an excellent low-level plyometric exercise that builds explosive strength in the calves, ankles, and legs while improving coordination. Start with 30-second intervals, focusing on quick, controlled jumps.

Next, try jump squats. Stand with your feet shoulder-width apart, knees slightly bent. Swing your arms back for momentum and explode upward, reaching as high as possible. Land softly with bent knees to absorb the impact and reset for the next jump. This exercise builds power in the quads, glutes, and calves—key muscles for a strong pedal stroke.

When you’re ready for more dynamic movements, add box jumps to your routine. Using a sturdy box or platform (start with a height of 12–18 inches), lower into a partial squat and jump explosively onto the box, landing softly with bent knees. Step back down and repeat. Box jumps are a classic plyometric exercise that translates directly to sprinting power and acceleration.

For single-leg strength and balance, incorporate lunge jumps, also called split squat jumps. Start in a lunge position with one leg forward. Lower into the lunge, then explode upward, switching legs mid-air so the opposite leg lands forward. Focus on landing with control and keeping your torso upright. This movement mimics the alternating leg power of cycling while developing stability and coordination.

Single-leg hops are another great exercise for cyclists, targeting unilateral strength and balance. Stand on one foot and hop forward a few inches, landing softly and maintaining control. Progress to lateral hops as you build strength.

Because plyometrics place significant stress on the muscles and joints, progression and recovery are essential. Start with one or two sessions per week, keeping each session short—10 to 15 minutes is enough to see results. Always warm up thoroughly with dynamic stretches or light cardio before starting plyometric exercises, and focus on quality over quantity. Land softly, stay in control, and stop if form begins to break down.

Plyometrics are best incorporated during the off-season or early in your training cycle, when you’re not already taxing your legs with peak mileage or intensity. As you approach your cycling season or a big event, taper plyometric training to ensure your legs are fresh.

If you introduce plyometrics into your training, you might not just notice performance improvements but also a new sense of strength and confidence. Explosive power, stronger climbs, and healthier bones are benefits that can transform your riding experience. Plyometrics don’t replace time in the saddle, but they provide benefits that cycling alone can’t offer. The results might surprise you.
